On a GLP-1? How to lose fat without losing muscle

GLP-1 medicines make it easier to eat less. The risk is losing muscle along with fat. A protein-first plan and resistance training change the outcome.

Protein-rich meal prep containers on a kitchen counter

GLP-1 medicines such as semaglutide and tirzepatide have changed weight loss. They quiet appetite, slow digestion and help many people eat substantially less without white-knuckling it. But eating less creates a new problem: if you are not careful, a meaningful share of the weight you lose can be muscle.

Why muscle matters

Muscle is not just about how you look. It drives your metabolism, protects your joints, keeps blood sugar stable and is one of the strongest predictors of healthy aging. Losing it makes weight harder to keep off and leaves you weaker at a lower number on the scale.

Eat protein first

When your appetite is smaller, what you eat first matters most. A practical target for many men is about 0.7 to 1 gram of protein per pound of goal body weight per day, spread across meals. Your physician can tailor this to you.

  • Start each meal with the protein: eggs, chicken, fish, Greek yogurt, lean beef
  • Keep easy options on hand for low-appetite days, like shakes or cottage cheese
  • Fill the rest of the plate with vegetables and some slow carbohydrates

Lift, even a little

Resistance training is the signal that tells your body to keep muscle while you lose fat. Two to three full-body sessions a week, built around squats, presses, rows and carries, is enough for most people. Progress slowly and focus on form.

Handle side effects early

Nausea, constipation and fatigue are most common when starting or increasing a dose. Smaller meals, enough water and fiber, and avoiding greasy food help. Doses are increased gradually for exactly this reason; tell your physician if side effects are getting in the way.

Track more than weight

The scale cannot tell fat from muscle. Waist measurements, progress photos, strength in the gym and, where available, body composition scans give a truer picture of how you are changing.

The bottom line

GLP-1 medicines are powerful tools when they are prescribed appropriately and monitored. Pair them with protein and lifting, and you lose fat, not your strength.
